A yoga wheel is a hoop-shaped prop that supports your body during yoga and Pilates. It makes backbends and chest openers easier, and it doubles as a balance and core-training tool. To choose one, look at the diameter, the width of the rim, a non-slip surface and the maximum load.

Plenty of people buy a yoga wheel, never quite work out how to use it, and leave it in a corner. This guide covers how to choose one and walks you through five beginner exercises step by step.

What a yoga wheel is used for

  • Supported backbends: the curve follows your spine, so arching and chest-opening poses feel smoother than on the floor.
  • Upper back rolling: slow rolls under the shoulder blades to loosen up after long hours at a desk.
  • Hamstring and hip stretches: rest a foot on the wheel and gradually deepen the stretch.
  • Balance and core: the wheel can roll, so your body has to brace to keep it still. Even a plank becomes a challenge.

How to choose the right yoga wheel

  1. Diameter: a larger wheel has a gentler curve and is friendlier for beginners; a smaller one gives a deeper bend for flexible backs. Around 30 cm is a versatile middle ground.
  2. Rim width: a wider rim sits more stably on the floor and supports more of your back.
  3. Surface: non-slip on both the body side and the floor side, especially once you sweat.
  4. Maximum load: choose well above your bodyweight, since some poses put your whole weight on the wheel.
  5. Wheel weight: if you carry it to class, it should be light enough to hold comfortably.

Five yoga wheel exercises for beginners

Use a mat or non-slip floor and warm up for five minutes. Move slowly and breathe long and steady throughout.

1. Supported backbend

  1. Sit with knees bent and the wheel against your lower back.
  2. Holding the wheel, lean back slowly so it supports you from mid-back to shoulder blades.
  3. Cradle your head in your hands, or let your arms open out to the sides if comfortable.
  4. Hold 20-30 seconds, then press your hands into the floor and come up slowly.

2. Upper back roll

  1. Lie back with the wheel under your mid-back, feet on the floor, hands behind your head.
  2. Lift your hips slightly and use your legs to roll the wheel up to just below your shoulder blades, then back.
  3. 8-10 rolls. Don't roll onto your neck or press into your lower back.

3. Hamstring stretch

  1. Lie on your back with one heel on the wheel and the other leg straight on the floor.
  2. Slowly push the wheel away by straightening the knee until you feel a stretch behind the thigh.
  3. Hold 20-30 seconds, then switch sides.

4. Wheel bridge

  1. Lie on your back with both feet on the wheel, knees around 90 degrees, arms by your sides.
  2. Brace your abs and glutes and lift your hips without letting the wheel roll.
  3. Hold 2-3 seconds, lower slowly. 8-12 reps.

5. Wheel plank

  1. Place both shins on the wheel, hands on the floor under your shoulders, body straight.
  2. Brace your core to keep the wheel still. Hold 15-30 seconds.
  3. Too hard? Start with knees on the floor.

Common mistakes: dropping back too fast into backbends instead of supporting yourself with your hands; rolling onto the neck or pressing hard into the lower back; forcing a stretch until it hurts (it should feel like a comfortable pull, not sharp pain); using the wheel on a slippery or wet floor.

If you have a back condition, are pregnant or have had recent surgery, check with a doctor or qualified yoga teacher first, and stop straight away if anything hurts.

Pair it with a mini band
